What you'll gain
Loads back, chest and shoulders through the widest range of the four strokes.
Demands whole-body timing between the arm pull, kick and body wave.
Delivers the highest intensity of the competitive strokes for short efforts.
Step-by-Step Instructions
- 1
Start prone with your body long and both arms extended in front of you.
- 2
Press both hands out and down together, keeping the elbows high.
- 3
Drive both arms back past your hips to finish the pull.
- 4
Sweep both arms over the water simultaneously into the next entry.
- 5
Beat both legs together in a dolphin kick timed to the entry and the finish.
- 6
Breathe forward once every second or third cycle as the arms clear the water.
Common Mistakes
Lifting the head high to breathe, which sinks the hips and stalls the recovery.
Pulling with the arms only, so the body wave and kick stop contributing.
Mistiming the second kick, which leaves the arms to drag the body through the entry.
Swimming long sets while fatigued, exactly when shoulder mechanics start to break down.
About This Exercise
Butterfly moves both arms together: they enter overhead, pull through under the body and recover over the surface while the legs beat as one in a dolphin kick. Electromyographic analysis of twelve shoulder muscles found pectoralis major and latissimus dorsi generating the power through the pull, deltoids and rotator cuff controlling entry and recovery, and serratus anterior and subscapularis staying active throughout, so shoulder load runs continuously through the stroke cycle. The body teeter-totters around the hips, so the trunk works continuously to hold the rhythm. For a catalog this is the hardest of the four strokes to film and the one most libraries lack. Use it in stroke-comparison screens, advanced swim sets, and technique content on timing.

Breaststroke Swim
$4.99Prone simultaneous-stroke swimming that pairs a wide sweeping arm pull with a whip kick driven by the inner thighs.
Freestyle Swim
$4.99Prone alternating-arm swimming with a flutter kick and rotational breathing, driven by the back and chest through each pull.
Swim Pull Drill
$4.99An arms-only freestyle drill that isolates the catch and pull so the underwater stroke can be rebuilt.
Swim Sprint Intervals
$4.99Short maximal freestyle repeats with fixed rest, swum at a stroke rate no continuous swim can sustain.
Backstroke Swim
$4.99Supine alternating-arm swimming where body roll lets the large back muscles pull while a flutter kick holds position.
Bodyweight Elevated Push Up
$4.99A push-up with hands raised on a bench or box that scales the difficulty down — the cleanest beginner push-up regression.
