What you'll gain
Trains squat mechanics and overhead shoulder stability in one movement.
Exposes limits in shoulder, hip and ankle range that heavier squats hide.
Two independent dumbbells reveal left to right differences a bar can mask.
Step-by-Step Instructions
- 1
Press a dumbbell overhead in each hand and lock the elbows straight.
- 2
Set your feet at about shoulder width with the toes turned out slightly.
- 3
Stack the dumbbells over your midfoot and brace your abdominals.
- 4
Push your hips back and bend your knees, keeping the weights overhead.
- 5
Lower until your thighs reach parallel with the floor without the chest dropping.
- 6
Drive through your whole foot to stand tall and repeat.
Common Mistakes
Letting the dumbbells drift forward, which pulls the torso down and stalls the squat.
Flaring the ribs to reach the overhead position, which extends the lower back under load.
Bending the elbows during the descent, which loses the lockout the lift depends on.
Loading it before shoulder range allows, which forces every other compensation on the list.
About This Exercise
The dumbbell overhead squat holds the load at the highest and least stable point available. You press the dumbbells overhead, lock the elbows, and squat while the weights stay stacked over the midfoot. Keeping them there forces an upright torso and shifts demand onto the quadriceps, with the glutes driving hip extension out of the bottom. The shoulders, upper back and abdominals work isometrically throughout, and an overhead loaded squat needs enough shoulder external rotation to hold the lockout before it is safe to load. For a library this is a stability and mobility screen as much as a strength exercise, which is how coaching platforms tend to use it. It fits dumbbell filters, advanced difficulty tiers, and movement assessment or overhead athlete content.
