What you'll gain
Trains fast hip extension without the technical demand of an Olympic lift.
Loads the hamstrings at long muscle length, where hinge variations do their work.
Dumbbells load each side independently, so imbalances show up quickly.
Step-by-Step Instructions
- 1
Hold a dumbbell in each hand with your feet hip-width apart.
- 2
Set your shoulders back, brace your trunk and soften the knees.
- 3
Push the hips straight back and let the dumbbells slide down your thighs.
- 4
Stop at mid-shin, or sooner if your hamstrings run out of stretch.
- 5
Snap the hips forward and stand tall without leaning back.
- 6
Reset your brace at the top and start the next repetition.
Common Mistakes
Bending the knees to chase depth, which turns the hinge into a squat.
Rounding the lower back at the bottom, which loads the spine instead of the hamstrings.
Letting the dumbbells drift away from the legs, which multiplies the load on the lower back.
Rushing the lowering phase as well as the drive, which removes the control the lift depends on.
About This Exercise
The speed Romanian deadlift keeps the loading pattern of a standard RDL and changes the intent: you lower under control to the point where the hamstrings run out of length, then extend the hips as fast as you can. Knees stay softly bent, the spine stays long and the dumbbells track close to the thighs. The RDL is a posterior chain lift built on the erector spinae, gluteus maximus and hamstrings, with the calves, traps and grip holding position. The turnaround sits at roughly mid-shin, or wherever hamstring length stops the hinge. The clip is worth carrying because speed and tempo variants are hard to show in a still image. It suits dumbbell filters, power blocks in athletic templates, and tempo prescription content where an app needs to show a grinding rep against an explosive one.
