What you'll gain

  • Develops full body power through fast triple extension against a heavy bar.

  • Trains overhead stability in a split stance under real load.

  • Lets an athlete put more weight overhead than a strict press allows.

Step-by-Step Instructions

  1. 1

Rack the bar across the front of your shoulders with a pronated grip just outside shoulder width.

  2. 2

Stand tall with your feet hip to shoulder width and your elbows under or slightly ahead of the bar.

  3. 3

Dip by bending the hips and knees no deeper than a quarter squat, keeping the torso vertical.

  4. 4

Reverse instantly and extend the hips, knees, and ankles to drive the bar off your shoulders.

  5. 5

Split one foot forward and one back as you punch under the bar and lock the elbows out.

  6. 6

Recover by stepping the front foot back, then the rear foot forward, and stabilize the bar overhead.

Common Mistakes

  • Dipping too deep, which turns the jerk into a slow press and kills the bar speed.

  • Pushing the hips backward in the dip, so the bar rolls forward off the shoulders.

  • Pressing the bar out with the arms instead of receiving it with locked elbows.

  • Catching with the head behind the bar, which leaves the load in front of the shoulders.

About This Exercise

The split jerk starts with the bar racked on the front of the shoulders and the torso upright. You dip no deeper than a quarter squat with the hips staying under the shoulders, then reverse fast, extending hips, knees, and ankles to drive the bar upward. As the bar leaves the shoulders you drop under it, splitting one foot forward and one back, and catch it with the elbows locked and the head through. Recovery is front foot back, then rear foot forward. Quadriceps and shoulders lead, with triceps, glutes, traps, and trunk holding the overhead position. For a catalog this clip covers Olympic weightlifting and power development, a section most exercise libraries handle badly. It suits weightlifting and CrossFit style programming, coaching cue content, and barbell collection pages.
