Thoracic Extension over Foam Roller

What you'll gain

  • Gives the mid back a fulcrum so it can extend without the low back taking over.

  • Fits warm-ups before pressing or overhead work when the T-spine feels stiff.

  • The crossed-arm setup keeps the neck out of the motion.

Step-by-Step Instructions

  1. 1

Sit on the floor with knees bent and a foam roller behind you, then lie back so it sits across the mid back.

  2. 2

Cross the arms over the chest, or support the head, and keep both feet flat.

  3. 3

Press the hips into the floor and keep them there for the whole drill.

  4. 4

Slowly let the upper spine extend back over the roller, chest opening.

  5. 5

Return the torso to the starting angle without sitting all the way up.

  6. 6

Repeat, then shift the roller a little up or down the mid back if you need another segment.

Common Mistakes

  • Bridging the hips so the low back does the arch instead of the mid back.

  • Dropping the head back with no support, which dumps the work into the neck.

  • Bouncing at end range instead of moving slowly.

  • Turning the drill into a sit-up by curling the whole trunk off the roller.

About This Exercise

Thoracic extension over a foam roller is a mid-back mobility drill, not a crunch and not a lumbar bridge. A library page targets upper back, requires a foam roll, calls it dynamic stretching, and grades it beginner: lie supine, support the head, extend the upper back over the roller, then return. A physio page says the same: roller across the shoulder blades, knees bent, hips staying on the floor, arms crossed or hands behind the head. The approved still is the curled start: hips down, arms crossed, roller under the mid back, thoracic region red. Foam Roller is not in the shipping equipment list, so this record is held. For apps it is the T-spine opener in mobility libraries once a human names the implement.

A supine mid-back opener: the roller sits under the shoulder blades and the upper spine extends over it, hips down.
