What you'll gain
Alternates concentric climbing work with eccentric braking, which flat running never does.
Loads ankle and hip stabilizers continuously because the terrain never repeats.
Raises cardiovascular cost on climbs while lowering oxygen demand on descents, varying the stimulus.
Step-by-Step Instructions
- 1
Scan the ground a few steps ahead rather than looking directly down at your feet.
- 2
Shorten your stride and lift cadence as the gradient steepens so each step stays controlled.
- 3
Lean forward from the ankles on the climbs and drive the hips through on each push-off.
- 4
Use the arms wider than usual for balance across roots, rocks and uneven footing.
- 5
On descents, keep the feet quick and light and let the knees absorb the landing under you.
- 6
Ease back onto an even rhythm whenever the terrain flattens out, then repeat as the trail changes.
Common Mistakes
Overstriding on descents, which increases braking force and loads the knee extensors eccentrically.
Running downhill sections at race effort in training, which produces muscle damage that lasts for days.
Holding flat-ground stride length uphill, which raises effort without producing more forward speed.
Watching your feet instead of the trail ahead, which leaves no time to choose a line on uneven ground.
About This Exercise
Trail running is defined by slope, not surface alone. Uphill sections raise activity in gastrocnemius, vastus lateralis, rectus femoris, gluteus maximus and the hamstrings, and runners raise cadence about four to five per cent while shortening stride. Downhill sections invert the demand: knee extensors work eccentrically to absorb energy and impact forces rise sharply, which is why descending carries most of the injury risk. Posture shifts with the gradient too. Slope running studies record forward trunk lean and reduced erector spinae activity going up, and backward lean with increased lumbar lordosis coming down. For a catalog this is the off-road running asset. It gives trail and ultra programming a clip that is visibly not treadmill running.

Running Cooldown
$4.99An easy jog after hard running, held at a conversational effort to bring heart rate and breathing back down.
Running Intervals
$4.99Repeated fast running bouts with recovery between them, run well above the pace you could hold continuously.
Tempo Run
$4.99A sustained run at threshold effort, fast enough to be uncomfortable but slow enough to hold for a while.
Treadmill Run
$4.99Running on a motorized treadmill at a set speed and incline, with pace controlled by the machine.
Hiking
$4.99Pole-assisted trail walking, where pace and terrain set the cardiovascular demand and uneven ground works the stabilizers.
Swim Kick Drill
$4.99An isolated freestyle flutter kick drill that builds propulsion and body position without using the arms.
