Controlled Forearm Pronation and Supination
What you'll gain
Trains the forearm rotators that gripping, throwing, and racquet work actually use.
A light dumbbell and a fixed elbow make the drill usable in rehab-adjacent programming.
Unilateral loading shows side-to-side differences without a cable stack.
Step-by-Step Instructions
- 1
Stand tall with a light dumbbell in one hand and the opposite arm relaxed at your side.
- 2
Pin the working upper arm to the torso and bend the elbow to about 90 degrees.
- 3
Hold the handle at its center with the wrist straight and the thumb pointing up.
- 4
Rotate the forearm until the palm faces down, keeping the elbow glued to the waist.
- 5
Reverse the rotation until the palm faces up, still without moving the upper arm.
- 6
Finish the set, then switch hands and repeat.
Common Mistakes
Letting the elbow drift forward, which turns the drill into a curl.
Bending or extending the wrist, which loads the flexors instead of the rotators.
Using a heavy dumbbell that forces the shoulder to swing the weight around.
Snapping through the end ranges instead of slowing the last third of each turn.
About This Exercise
Forearm pronation and supination is rotation of the radius around the ulna, not a wrist curl and not a biceps curl. The working upper arm stays pinned to the side, the elbow stays near 90 degrees, and a light dumbbell turns from thumb-up through palm-down and palm-up. The pronator teres and pronator quadratus drive one direction; the supinator drives the other. Slow end ranges matter more than load, because the lever is short and the elbow is the hinge that must stay quiet. For a catalog this is a rehab-adjacent forearm clip that also belongs in grip and elbow-resilience blocks. The standing, unsupported setup matches the approved animation: one small dumbbell, one working arm, empty opposite hand.
