Dumbbell Rear Lunge
What you'll gain
Loads one leg at a time without the forward-step stress of a walking lunge.
Lets you bias the quads or the glutes by changing step length.
Dumbbells at the sides add load without a bar on the back.
Step-by-Step Instructions
- 1
Stand tall with a dumbbell in each hand hanging at your sides.
- 2
Set your feet about hip-width apart and brace your abdominals.
- 3
Step one foot straight back, landing on the ball of that foot with the heel lifted.
- 4
Bend both knees until the rear knee is just above the floor and both sit near 90 degrees.
- 5
Push through the front foot to return to standing without leaning the torso back.
- 6
Reset your stance and repeat on the other leg.
Common Mistakes
Taking too short a step, which crowds the front knee forward over the toes.
Letting the front knee cave inward as you drive up.
Leading the stand-up with the shoulders and hyperextending the spine.
Turning the rear foot out instead of keeping it pointed forward.
About This Exercise
The dumbbell rear lunge starts from a standing stance with a weight hanging at each side. One foot steps straight back, both knees bend until the rear knee is close to the floor, then the front foot drives you back to standing. The backward step keeps the front shin quieter than a forward lunge and is often easier on the knee. A shorter step and a drive through the ball of the foot bias the quadriceps; a longer step and a heel drive shift more work to the glutes and hamstrings. For catalogs this is the loaded reverse-lunge clip with dumbbells at the sides. It fits lunge filters, unilateral leg-day blocks, and coaching pages that need a knee-friendlier split-stance pattern than a walking lunge.
