Dumbbell Squat
What you'll gain
Loads a full squat pattern without a bar on the spine.
Dumbbells at the sides are simple to set up in a home or hotel gym.
Builds the same quad-dominant squat used in barbell progressions.
Step-by-Step Instructions
- 1
Stand with your feet about hip-width apart holding a dumbbell in each hand at your sides.
- 2
Brace your abs, lift the chest, and keep the weights hanging still.
- 3
Push the hips back and bend the knees to lower into a squat.
- 4
Descend until the thighs are about parallel to the floor, knees tracking over the toes.
- 5
Drive through the heels to stand tall without shrugging the dumbbells.
- 6
Reset your stance at the top and repeat.
Common Mistakes
Rounding the upper back as the dumbbells pull the shoulders forward.
Letting the knees cave inward on the way down.
Dropping too fast and bouncing out of the bottom.
Failing to brace the core so the torso collapses.
About This Exercise
The dumbbell squat is a bilateral squat with the weights hanging at the sides in a neutral grip. You sit the hips back, bend the knees until the thighs reach about parallel, then drive through the heels to stand. Holding the load in the hands instead of on the traps reduces spinal compression and lets the torso stay a little more forward than a front-loaded goblet squat. The quadriceps are the main movers; the glutes, hamstrings, and trunk keep the hinge honest. This is the hanging-dumbbell squat, not a goblet or a front-rack variation. It fits squat filters, dumbbell-only leg days, and beginner-to-intermediate programs that need a squat when a barbell is not available.
